Hack Your Energy: The Glucose and Light Protocols School Forgot to Teach You

Most of us were taught how to pass exams, write essays, memorise formulas and sit still under fluorescent lights for much of our childhood.


Very few of us were taught how to look after the body expected to do all of that.


When concentration disappears, we tend to blame motivation, or the dreaded “P” word, procrastination. We reach for another coffee, download a new productivity app or promise ourselves that tomorrow we will finally become a morning person.


Sometimes the problem is procrastination. Sometimes the body is simply trying to work with poor instructions.


Energy is not a character trait. It is influenced by sleep, light, food, movement, stress, illness, medication and the time of day. This does not mean that every tired afternoon can be solved with a protocol. It does mean that a few well timed signals may make everyday energy easier to manage.


The simplest HWH framework is this:


Light sets the clock. Food provides the fuel. Movement helps the body use it.


Energy is not a moral test


The modern conversation about energy is painfully basic.


If you are tired, you are told to sleep more. If you cannot concentrate, try harder. If lunch leaves you staring blankly at your screen, have another coffee.


No, Red Bull does not give you wings. It temporarily makes the hill feel flatter, while often leaving tomorrow’s hill exactly where it was.


The body is continuously responding to signals. Is it light or dark? Have we eaten? Are we moving? Is this a time for alertness, digestion or sleep?


Modern life can make those signals rather muddled. We wake to an alarm in a dark room, check a bright phone, spend most of the day indoors, remain seated after eating and use caffeine to extend an evening that should probably have ended.


The body is not necessarily broken. It may simply be receiving conflicting information.


1. Light gives your internal clock its clearest signal


Humans have circadian rhythms, roughly 24 hour patterns that influence sleep, alertness, hormone release, appetite, digestion and body temperature.


A region of the brain called the suprachiasmatic nucleus helps coordinate these rhythms. Light reaching the eyes is one of its most important timing cues. The US National Institute of General Medical Sciences explains that light and darkness have the greatest influence on circadian rhythms, although food, activity, stress and temperature also contribute. This helps explain why getting outside near the beginning of the day can be useful. Outdoor light is usually much brighter than ordinary indoor lighting, even when the sky is cloudy. You do not need to stare at the sun, and you should not. Open the curtains, step outside and let normal daylight reach your eyes.


The opposite signal matters in the evening. Bright light late at night can suppress melatonin and shift circadian timing.


In a controlled trial, participants who read from a light emitting electronic reader before bed took longer to fall asleep, produced less melatonin and felt less alert the following morning than when they read a printed book. [Chang and colleagues, PNAS]


That study does not prove that every screen is inherently destructive. The conditions were controlled, and brightness, duration, distance and the light encountered earlier in the day all matter.


The practical lesson is more modest: brighter days and gentler evenings give the body a clearer distinction between daytime and night.


Try this


Get outside for a few minutes near the beginning of your day.


During the final hour before bed, reduce unnecessary brightness. Use lamps rather than every overhead light, and avoid holding a luminous screen inches from your face.


You are not trying to turn your home into a cave. You are simply making day and night look different again.


2. Build meals instead of fearing glucose


Glucose is not the enemy. It is an important source of energy for the brain and body.


When we eat carbohydrates, the digestive system breaks many of them down into glucose. Insulin helps move glucose from the bloodstream into cells, where it can be used or stored. This is normal physiology, not evidence that a banana is plotting against your future.


Different meals do, however, produce different glucose and insulin responses. A sugary drink or a highly refined carbohydrate eaten alone will generally be handled differently from a mixed meal containing protein, fibre and fat.


This is where online nutrition advice often becomes unnecessarily dramatic. Not every rise in glucose is a dangerous spike, and not every afternoon slump is caused by blood sugar. Meal size, poor sleep, dehydration, alcohol, stress and the natural afternoon dip in alertness may all contribute.


A more useful approach is to make meals reasonably complete.


1. Include a meaningful source of protein.


2. Add vegetables, fruit, beans, whole grains or another source of fibre.


3. Include carbohydrates that suit your needs, preferences and activity.


4. Use fats for flavour, nutrition and satisfaction, rather than treating them as a special metabolic shield.


What about eating foods in a particular order?


Small acute studies, many involving people with type 2 diabetes, suggest that eating protein and vegetables before carbohydrate can reduce the immediate glucose response after a meal.


In one crossover trial, 16 adults with type 2 diabetes ate the same meal in three different sequences. Their immediate glucose and insulin responses were lower when carbohydrate was eaten last rather than first. [Shukla and colleagues]


That is interesting, but it is not a reason to turn dinner into a laboratory procedure. The study was small, examined a single meal and involved people with type 2 diabetes. Its long term importance for healthy young adults remains less certain.


The quality of your overall diet matters more than whether you eat each pea in a scientifically approved order.


Try this


Before removing foods, ask what your meal is missing.


If breakfast is only toast, could you add eggs, yoghurt or nut butter? If lunch is mostly beige carbohydrate, could you add protein, vegetables and something containing fibre?


Build before you restrict.


3. Movement helps the body handle the meal


The body is capable of doing more after eating than sliding six inches closer to a laptop.


Contracting muscles can take up glucose, which is one reason movement after eating may reduce the immediate rise in blood glucose.


A 2023 systematic review and meta analysis found that exercise after a meal, often walking, reduced acute glucose excursions compared with remaining inactive or exercising before eating. However, the review contained only eight small crossover trials, involving 116 participants, and the authors judged the trials to have a high risk of bias. [Engeroff and colleagues]


The result is useful, but not miraculous.


A short walk is therefore a sensible experiment, particularly after the meal that usually leaves you feeling most sluggish. It may also provide fresh air, daylight, a mental break and a conversation with somebody. Those benefits matter whether or not you care about glucose.


Ten minutes is not a magic number. Five minutes is better than none, while a longer walk may be enjoyable when time allows.


Try this


Choose one regular meal and move afterwards.


Walk around the block, take the stairs, tidy the kitchen or make a phone call while walking.


The objective is not to burn off your food. It is to make movement part of the normal rhythm of the day.


A sensible word about caffeine


Caffeine does not manufacture energy. It blocks the action of adenosine, one of the substances involved in building sleep pressure, which temporarily makes tiredness less noticeable.


That can be useful. Coffee is not a moral failure, and there is no convincing evidence that everybody must delay it for exactly 60 or 90 minutes after waking.


Timing relative to sleep matters more.


A systematic review of 24 studies found that caffeine reduced total sleep time by about 45 minutes on average and reduced sleep efficiency by around seven per cent. The researchers estimated that a coffee containing about 107 milligrams of caffeine would need to be consumed nearly nine hours before bed to avoid the average reduction in total sleep time observed in the analysis. That is an average, not a universal deadline. Genetics, dose, tolerance, medication, pregnancy and individual sensitivity can all change the response.


If you sleep well, one morning coffee may be entirely unremarkable. If you struggle to fall asleep, wake feeling unrefreshed and depend on caffeine to function, moving your final dose earlier is a reasonable experiment.


The HWH Light, Fuel, Movement framework


You do not need an elaborate morning routine or an expensive collection of powders. Begin with three signals.


1. Light


Find ordinary outdoor light near the start of your day. Make the final part of the evening noticeably dimmer than the middle of it.


2. Fuel


Build meals around protein, fibre and predominantly minimally processed foods, without becoming frightened of carbohydrates or normal changes in blood glucose.


3. Movement


Interrupt long periods of sitting and move after one regular meal, particularly if that is when your energy usually fades.


Do this consistently enough to notice patterns, but loosely enough to remain a normal person.


What this looks like in real life


Imagine a fairly ordinary weekday.


You wake at 7.30 and resist examining the whole internet from bed. You open the curtains and step outside while making tea or coffee.


Breakfast contains more than fast carbohydrate alone. You work or study, but stand up periodically rather than becoming part of the furniture.


Lunch includes protein, fibre and carbohydrate. Afterwards, you walk for ten minutes, not to optimise every molecule, but because you tend to feel better when you move.


You enjoy caffeine, if you want it, early enough that it is unlikely to interfere with sleep. In the evening, the room becomes gradually dimmer and your phone stops being the brightest object in the known universe.


None of this looks revolutionary.


That is part of its strength.


The point is capacity, not endless optimisation


The purpose of managing energy is not to extract maximum productivity from every hour.


Energy gives us the capacity to participate in life. It helps us work with attention, move our bodies, maintain relationships, make considered decisions and enjoy the part of the day that remains after work is finished.


Health, wealth and happiness are not separate projects. Poor sleep can affect appetite, mood, judgement and relationships. Financial pressure can disturb sleep. A life organised entirely around performance can become strangely joyless, even when performance improves.


The goal is not endless optimisation. It is to create enough capacity for what matters.


Three actions for the next seven days


Do not change everything at once. Try three small experiments.


1. Get outside near the beginning of your day


Attach it to something you already do, such as drinking coffee, walking to work or taking out the bins.


2. Improve one recurring meal


Add protein and fibre before deciding that you need to remove anything.


3. Move after one meal


Walk for five to fifteen minutes and notice what happens to your concentration, mood and appetite.


Treat this as an experiment, not a personality transplant. Pay attention to the result and keep only what genuinely helps.


Persistent fatigue needs more than a lifestyle article


Lifestyle habits can influence ordinary tiredness, but they do not explain every case of low energy.


Persistent or severe fatigue can be associated with sleep disorders, anaemia, thyroid problems, diabetes, depression, medication effects, infection and other medical conditions.


The NHS advises speaking to a GP if tiredness has continued for several weeks without a clear explanation, affects daily life or appears alongside other symptoms such as weight loss, mood changes or disrupted breathing during sleep. [NHS guidance on tiredness and fatigue]


Do not use a morning routine to avoid asking why you are persistently exhausted.

The takeaway


Energy is not something you either possess or lack. Nor is it a prize awarded to the most disciplined person in the room.


It is shaped by the signals your body receives and the conditions in which you ask it to perform.


Give it brighter days, gentler evenings, better built meals and regular movement. Then pay attention.


You may not need a new life.


You may simply need to stop making the current one unnecessarily difficult.
